Down, Up, Co-Regulation: Choose The Right Regulation Mode

Not all activation is the same.

Sometimes you need to calm down. Sometimes you need to wake up. Sometimes you need to regulate together.

Choosing the wrong mode makes things worse. Choose the right one.

Mode 1: Down Regulation — Calm Yourself

When you’re flooded, hot, overwhelmed — you need to come down.

This is the most common mode during fights.

  • Slow Breathing — Long exhales activate the parasympathetic system. Slow everything down.
  • Long Exhale — Exhale longer than you inhale. It signals safety to your nervous system.
  • Stillness — Stop moving. Stop talking. Let the body settle.
  • Calm Presence — Become the stillest person in the room. Watch everything change.

Your partner is not the problem. Your nervous system is.

Mode 2: Up Regulation — Activate Together

Sometimes the fight isn’t hot — it’s cold. Disconnected. Shut down.

When you’re both withdrawn and flat, you need energy, not calm.

  • Movement — Do something physical together. Break the freeze.
  • Energy — Bring aliveness back into the space.
  • Focus — Get present. Get engaged.
  • Connection — Re-activate the bond before you try to solve anything.

Sometimes you need more energy in the room, not less.

Mode 3: Co-Regulation — Breathe Together

The most powerful mode. And the most underused.

Instead of regulating separately — regulate as a pair.

  • Breathe Together — One breath, synchronized. Shift the field instantly.
  • Synchronize — Match your rhythm. Your nervous systems will entrain.
  • Regulate As A Pair — Two bodies calming down at the same time.
  • Stay Connected — Don’t disappear into yourself. Stay present with each other.

When you breathe together, the fight loses its grip. Two regulated bodies create a safe relationship.
